What moves the load, and what it costs

Abs is the prime mover, with the front deltoid, trapezius, upper back assisting. The front-loaded position makes the trunk work hard to stop the ribs flaring. Also a brutal upper-back endurance test.

Cue: Hold the weights at shoulder height with the elbows down and the ribs pulled down.

Turning that MET value into a real energy cost

  1. Map the movement to a published category. The compendium measures categories of conditioning work, never individual lifts, so front rack carry is filed under Circuit training, moderate effort.
  2. Take the category's MET value — 4.3. One MET is the cost of sitting quietly, so this is 4.3 times resting metabolism.
  3. Multiply by 3.5 to get millilitres of oxygen per kilogram per minute, the unit the MET is actually defined in.
  4. Multiply by your bodyweight in kilograms and divide by 200. The result is kilocalories per minute of work.
  5. Count working minutes only. Under load, not under the roof — a set of eight is about 25 seconds of the hour you were there.

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.

PATTERN · CARRY

  1. Set the dumbbells in position — at the sides, in one hand, in the front rack or overhead, depending on the version.
  2. Stand tall: ribs down, shoulders back and down, trunk braced.
  3. Hold the weights at shoulder height with the elbows down and the ribs pulled down.
  4. Walk with short, deliberate steps, keeping the torso completely upright.
  5. Do not let the load swing or the body lean away from it.
  6. Set the weight down under control rather than dropping it.

What muscles does the front rack carry work?

Is the front rack carry good for beginners?

Yes. It rates 2 out of 5 for technical difficulty on this site — learnable in a session or two; low injury cost if it goes wrong. Start with the lightest sensible load and two or three sets of 30–40 sec.

What can I do instead of the front rack carry at home?

The closest no-equipment substitute is the bear crawl, which trains the same prime mover through the same movement pattern. It will not load you as heavily, so use higher reps and slower tempo to make up the difference.

How many sets and reps of the front rack carry should I do?

For muscle size, 3–4 sets of 30–45 sec with 60 sec rest. For strength, 2–3 sets of 15–20 sec with 45–60 sec rest. In your first month, 3–4 sets of 30–40 sec, stopping well short of failure. Total weekly hard sets per muscle group matters more than the exact rep number in any of these ranges.

Does the front rack carry burn fat from the abs?

No. No exercise removes fat from the area it trains — spot reduction has been tested repeatedly and does not happen. Training the abs builds the muscle underneath; where body fat is lost from is decided by an overall calorie deficit and by your genetics, not by which exercise you chose.
