What moves the load, and what it costs

Forearms is the prime mover, with the lats, trapezius assisting. Builds grip endurance and decompresses the shoulders. Thirty seconds, three times, is a good starting target — and a good measure of grip.

Cue: Hang with the arms straight and the shoulders lightly engaged rather than completely limp.

The compendium files dead hang under a category, not a lift. Read the ladder as position, not precision: this is heavier work than sitting quietly by a factor of 3.5, and middling for conditioning work.

Turning that MET value into a real energy cost

  1. Map the movement to a published category. The compendium measures categories of conditioning work, never individual lifts, so dead hang is filed under Calisthenics, light or moderate effort, general (e.g. back exercises).
  2. Take the category's MET value — 3.5. One MET is the cost of sitting quietly, so this is 3.5 times resting metabolism.
  3. Multiply by 3.5 to get millilitres of oxygen per kilogram per minute, the unit the MET is actually defined in.
  4. Multiply by your bodyweight in kilograms and divide by 200. The result is kilocalories per minute of work.
  5. Count working minutes only. Under load, not under the roof — a set of eight is about 25 seconds of the hour you were there.

What is actually doing the work

Dead Hang — muscles worked, and what each one is actually doing.

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.

Set up, then earn the rep

  1. Take a firm overhand grip on the bar, slightly wider than shoulder width.
  2. Step or jump off and let the body hang, with the shoulders relaxed but not completely limp.
  3. Hang with the arms straight and the shoulders lightly engaged rather than completely limp.
  4. Keep the trunk gently braced and the legs still.
  5. Breathe normally and hold for time.
  6. Come down under control rather than dropping.

Where this one breaks down

Not theory. These are the faults you correct on a gym floor, and the correction that actually works.

A little tension through the shoulders and trunk is what makes this useful rather than just uncomfortable.

Chasing a long single hold every session.

Several shorter holds build more grip than one gruelling one.

Dropping off from height.

Lower the feet to the ground; do not jump down from a full hang when the grip fails.

What muscles does the dead hang work?

Dead Hang is an isometric hold in which the forearms is the prime mover, assisted by the lats, trapezius. Flex and extend the wrist, rotate the forearm, and grip. Grip failure is what ends most heavy pulling sets before the target muscle is done.

Is the dead hang good for beginners?

Yes. It rates 1 out of 5 for technical difficulty on this site — learnable in a single session with no coaching. Start with the lightest sensible load and two or three sets of 30–40 sec.

What can I do instead of the dead hang at home?

This movement is difficult to reproduce without equipment. Where a bodyweight substitute does not exist, progress by slowing the tempo and using single-limb versions instead of adding load.

How many sets and reps of the dead hang should I do?

For muscle size, 3–4 sets of 30–45 sec with 60 sec rest. For strength, 2–3 sets of 15–20 sec with 45–60 sec rest. In your first month, 3–4 sets of 30–40 sec, stopping well short of failure. Total weekly hard sets per muscle group matters more than the exact rep number in any of these ranges.

Does the dead hang burn fat from the forearms?

No. No exercise removes fat from the area it trains — spot reduction has been tested repeatedly and does not happen. Training the forearms builds the muscle underneath; where body fat is lost from is decided by an overall calorie deficit and by your genetics, not by which exercise you chose.
