What moves the load, and what it costs

Side deltoid is the prime mover, with the trapezius assisting. Dumbbells let each shoulder find its own comfortable arc, which makes this the friendliest version of an awkward exercise.

Cue: Let the dumbbells drift slightly apart as they rise so the shoulders are not forced into a narrow path.

Turning that MET value into a real energy cost

  1. Map the movement to a published category. The compendium measures categories of conditioning work, never individual lifts, so dumbbell upright row is filed under Resistance training (weight lifting), multiple exercises, 8–15 repetitions at varied resistance.
  2. Take the category's MET value — 3.5. One MET is the cost of sitting quietly, so this is 3.5 times resting metabolism.
  3. Multiply by 3.5 to get millilitres of oxygen per kilogram per minute, the unit the MET is actually defined in.

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.

Set up, then earn the rep

Dumbbells. Every rep should look like the first one. The moment it stops looking like the first one, the set is finished.

PATTERN · PULL

  1. Hold the dumbbells in front of your thighs with a grip slightly wider than shoulder width — a narrow grip is what makes this movement uncomfortable.
  2. Lead with the elbows and pull upward, keeping the load close to the body.
  3. Let the dumbbells drift slightly apart as they rise so the shoulders are not forced into a narrow path.
  4. Stop when the upper arms reach roughly shoulder height, no higher.
  5. Lower under control.
  6. If the shoulder pinches at any point, switch to a lateral raise and a shrug instead — they cover the same muscles without the position.

Where this one breaks down

Not theory. These are the faults you correct on a gym floor, and the correction that actually works.

Narrow grip and high pull.

Pulling a narrow grip up to the chin puts the shoulder in internal rotation at end range, which is the least comfortable position it has. Wide grip, stop at shoulder height.

Using the hips to start the pull.

Then the shoulders and traps never get loaded.

Persisting through pain.

This is one of the few exercises with a genuinely dispensable risk-to-reward ratio. Two other exercises replace it completely.

Does the dumbbell upright row burn fat from the side deltoid?

No. No exercise removes fat from the area it trains — spot reduction has been tested repeatedly and does not happen. Training the side deltoid builds the muscle underneath; where body fat is lost from is decided by an overall calorie deficit and by your genetics, not by which exercise you chose.
