What moves the load, and what it costs

Glutes is the prime mover, with the hamstrings assisting. Isolates hip extension with constant tension. The range is short — the extra centimetres people chase all come from the lower back.

Cue: Attach an ankle strap, hold the machine for balance, and drive the leg back without arching the lower back.

Turning that MET value into a real energy cost

  1. Map the movement to a published category. The compendium measures categories of conditioning work, never individual lifts, so cable glute kickback is filed under Resistance training (weight lifting), multiple exercises, 8–15 repetitions at varied resistance.
  2. Take the category's MET value — 3.5. One MET is the cost of sitting quietly, so this is 3.5 times resting metabolism.
  3. Multiply by 3.5 to get millilitres of oxygen per kilogram per minute, the unit the MET is actually defined in.
  4. Multiply by your bodyweight in kilograms and divide by 200. The result is kilocalories per minute of work.

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.

Set up, then earn the rep

Cable machine. Every rep should look like the first one. The moment it stops looking like the first one, the set is finished.

PATTERN · HINGE

  1. Attach the handle to the working ankle or set up on all fours, whichever the version calls for.
  2. Brace the trunk hard so the lower back cannot arch — this is the whole technical challenge.
  3. Attach an ankle strap, hold the machine for balance, and drive the leg back without arching the lower back.
  4. Drive the leg back by extending the hip, keeping the pelvis square.
  5. Stop when the hip is fully extended, before the lower back starts to help. Squeeze for a beat.
  6. Return under control without letting the trunk move.

Where this one breaks down

Not theory. These are the faults you correct on a gym floor, and the correction that actually works.

Arching the back to get more range.

The extra range is spinal, not hip. Keep the ribs down and shorten the movement.

Rotating the pelvis open.

Square hips, or the obliques and lower back do the work instead of the glute.

Expecting it to remove fat from the hips.

It builds the muscle underneath. Where the body stores fat is not decided by which exercise you chose.

The closest no-equipment substitute is the glute bridge, which trains the same prime mover through the same movement pattern. If you own a little equipment, the dumbbell deadlift is closer still. It will not load you as heavily, so use higher reps and slower tempo to make up the difference.

How many sets and reps of the cable glute kickback should I do?
