Cue: Hold a plate at the sides like a steering wheel and raise it to eye level.

Turning that MET value into a real energy cost

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.
Set up, then earn the rep
Weight plate. Every rep should look like the first one. The moment it stops looking like the first one, the set is finished.
PATTERN · ISOLATION
- Stand tall with the plate in front of your thighs, arms nearly straight.
- Brace the trunk so the lower back cannot arch, and raise the load forward to about shoulder height.
- Hold a plate at the sides like a steering wheel and raise it to eye level.
- Pause briefly at the top with the arms parallel to the floor.
- Lower under control all the way to the start.
- Keep the rhythm even — this is not a swinging movement.
Where this one breaks down
Not theory. These are the faults you correct on a gym floor, and the correction that actually works.

Momentum from the hips means the shoulder never gets loaded. Stand still, or brace against a wall.
Going above shoulder height.
Above that the traps take over and the front deltoid gets a rest.
Doing them at all on a full press day.
The front deltoid already works hard on every press. This is an accessory for people whose front delts are genuinely lagging, not a default.

What can I do instead of the plate front raise at home?
The closest no-equipment substitute is the pike push-up, which trains the same prime mover through the same movement pattern. If you own a little equipment, the dumbbell front raise is closer still. It will not load you as heavily, so use higher reps and slower tempo to make up the difference.
How many sets and reps of the plate front raise should I do?
For muscle size, 3–4 sets of 10–15 with 60–90 sec rest. For strength, 3–4 sets of 6–10 with 2 min rest. In your first month, 2 sets of 12–15, stopping well short of failure. Total weekly hard sets per muscle group matters more than the exact rep number in any of these ranges.
Does the plate front raise burn fat from the front deltoid?
No. No exercise removes fat from the area it trains — spot reduction has been tested repeatedly and does not happen. Training the front deltoid builds the muscle underneath; where body fat is lost from is decided by an overall calorie deficit and by your genetics, not by which exercise you chose.
