Quadriceps is the prime mover, with the glutes, adductors, abs assisting. One of the most productive lower-body exercises there is, and one of the most disliked. Half the load of a squat, twice the demand on balance and the hip.

Turning that MET value into a real energy cost

  1. Map the movement to a published category. The compendium measures categories of conditioning work, never individual lifts, so bulgarian split squat is filed under Resistance (weight) training, squats, slow or explosive effort.

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.

Set up, then earn the rep

Dumbbells, Bench. Every rep should look like the first one. The moment it stops looking like the first one, the set is finished.

PATTERN · LUNGE

  1. Stand a stride in front of a bench and place the top of the rear foot on it. The front foot should be far enough forward that the front shin stays near-vertical at the bottom.
  2. Hold the dumbbells at your sides or at your chest and stand tall with the trunk braced.
  3. Set the front foot far enough forward that the front shin stays near-vertical at the bottom.
  4. Lower straight down by bending the front knee and letting the rear knee travel towards the floor.
  5. Stop just short of the rear knee touching, then drive up through the front foot — mid-foot and heel, not the toes.
  6. Complete all reps on one leg before switching, and match the reps on the weaker side.

Where this one breaks down

Not theory. These are the faults you correct on a gym floor, and the correction that actually works.

Standing too short.

A cramped stance forces the front knee far forward and the hip barely moves. Lengthen the stance until the front shin is close to vertical at the bottom.

Pushing off the back foot.

The rear leg is a kickstand, not an engine. Eighty per cent or more of the weight belongs on the front leg.

Letting the front knee cave in.

Track the knee over the second toe. If it collapses under load, the load is too heavy for now.

What muscles does the bulgarian split squat work?

Bulgarian Split Squat is a compound movement in which the quadriceps is the prime mover, assisted by the glutes, adductors, abs. Straightens the knee. Rectus femoris also crosses the hip and flexes it, so it is loaded differently in a squat than in a leg extension.

Is the bulgarian split squat good for beginners?

Not on day one, but it is reachable within a few weeks. It rates 3 out of 5 for technical demand. Work up through the easier versions listed on this page first, starting with the dumbbell split squat.

What can I do instead of the bulgarian split squat at home?

The closest no-equipment substitute is the bodyweight lunge, which trains the same prime mover through the same movement pattern. It will not load you as heavily, so use higher reps and slower tempo to make up the difference.

How many sets and reps of the bulgarian split squat should I do?

For muscle size, 3–4 sets of 6–12 with 90–180 sec rest. For strength, 3–5 sets of 3–6 with 3–5 min rest. In your first month, 2–3 sets of 8–10, stopping well short of failure. Total weekly hard sets per muscle group matters more than the exact rep number in any of these ranges.

Does the bulgarian split squat burn fat from the quadriceps?

No. No exercise removes fat from the area it trains — spot reduction has been tested repeatedly and does not happen. Training the quadriceps builds the muscle underneath; where body fat is lost from is decided by an overall calorie deficit and by your genetics, not by which exercise you chose.
