The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.

- Stand with the balls of the feet on a step or the floor, holding the dumbbells for load.
- Let the heels drop below the toes until you feel a full stretch in the calf.
- Stand on a step or a book with the balls of the feet, holding dumbbells at your sides.
- Press up onto the toes as high as you can go.
- Hold the top for a full second — the calf's range is short and the pause is what makes it count.
- Lower slowly back into the stretch.
Where this one breaks down

Bouncing through partial reps.
The Achilles tendon happily bounces a load the muscle never has to lift. Full stretch, full contraction, one-second hold.
Ignoring the seated version.
Bent knees shift the work to the soleus, which a standing raise barely touches. Do both.
Rushing the set.
Calves respond to time under tension more than to weight. Slow it down.
