Turning that MET value into a real energy cost

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.
Set up, then earn the rep
Ab wheel. Every rep should look like the first one. The moment it stops looking like the first one, the set is finished.
PATTERN · BRACE
- Kneel on a pad and take the load under your shoulders.
- Tuck the pelvis under, squeeze the glutes and pull the ribs down. Hold that shape.
- Roll out only as far as you can go without the lower back arching, and come back in the same shape.
- Roll forward slowly, extending the body while refusing to let the lower back arch.
- Go only as far as you can hold the position, then pull back using the abs — not by lifting the hips first.
- Increase the range over weeks rather than within a session.
Where this one breaks down
Not theory. These are the faults you correct on a gym floor, and the correction that actually works.
Letting the lower back sag.
The whole exercise is the refusal to arch. If the back sags at 60 per cent range, 60 per cent is your range.
Pulling back with the hips.
Hips rising first means the abs have handed the work to the hip flexors. Return in the same shape you went out.
Starting from standing.
Kneeling first, for months. The standing rollout is a genuinely advanced movement.

Read off the goal, then hold the technique constant as the load climbs. Derived from the movement's mechanics, not invented for this page: a compound lift loads several joints, so it tolerates heavy loads and needs long rests.

The closest no-equipment substitute is the long-lever plank, which trains the same prime mover through the same movement pattern. It will not load you as heavily, so use higher reps and slower tempo to make up the difference.
How many sets and reps of the ab wheel rollout should I do?
For muscle size, 3–4 sets of 6–12 with 90–180 sec rest. For strength, 3–5 sets of 3–6 with 3–5 min rest. In your first month, 2–3 sets of 8–10, stopping well short of failure. Total weekly hard sets per muscle group matters more than the exact rep number in any of these ranges.
Does the ab wheel rollout burn fat from the abs?
No. No exercise removes fat from the area it trains — spot reduction has been tested repeatedly and does not happen. Training the abs builds the muscle underneath; where body fat is lost from is decided by an overall calorie deficit and by your genetics, not by which exercise you chose.
