Front deltoid is the prime mover, with the triceps assisting. The fixed path removes the balance element, which lets you push closer to failure alone. It also fixes the bar line, so set the bench carefully.

Cue: Position the bench so the bar path passes just in front of the face, not through it.

Turning that MET value into a real energy cost

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.

Set up, then earn the rep

Smith machine, Bench. Every rep should look like the first one. The moment it stops looking like the first one, the set is finished.

  1. Take the bar at shoulder height with the elbows slightly in front of the bar, not flared out to the sides.
  2. Stand with the feet hip to shoulder width, glutes and abs braced so the ribcage cannot flare — the press is as much a standing plank as an arm movement.
  3. Position the bench so the bar path passes just in front of the face, not through it.
  4. Pull the chin back out of the way, press the bar in a straight line past the face, then push the head through so the bar finishes over the middle of the foot.
  5. Lock out with the biceps beside the ears and the shoulder blades rotated up.
  6. Lower under control to the start position rather than dropping into the catch.

Where this one breaks down

Leaning back to get the weight up.

A press that turns into an incline bench press with a lumbar arch is telling you the weight is too heavy. Squeeze the glutes and let the range be honest.

Pressing around the face instead of past it.

The bar path should be as close to vertical as possible. Move the head back out of the way, not the bar forward.

Stopping short of a full lockout.

The top of the press is where the lower traps and serratus do their work, and it is the range most people skip.

Flared elbows at the start.

Elbows under and slightly in front of the load, not out at the sides.

Read off the goal, then hold the technique constant as the load climbs. Derived from the movement's mechanics, not invented for this page: a compound lift loads several joints, so it tolerates heavy loads and needs long rests.
