Glutes is the prime mover, with the hamstrings, lower back assisting. For anyone without a kettlebell. The shape is less comfortable but the hip mechanics are the same.

Cue: Hold one dumbbell vertically by the top end with both hands and swing it the same way you would a bell.

Turning that MET value into a real energy cost

  1. Map the movement to a published category. The compendium measures categories of conditioning work, never individual lifts, so dumbbell swing is filed under Circuit training, moderate effort.
  2. Take the category's MET value — 4.3. One MET is the cost of sitting quietly, so this is 4.3 times resting metabolism.
  3. Multiply by 3.5 to get millilitres of oxygen per kilogram per minute, the unit the MET is actually defined in.

The prime mover produces the movement against the resistance; synergists assist and stabilisers hold a joint still without moving it. An exercise trains the whole muscle it loads — there is no way to work only part of a muscle, and no exercise removes fat from the area around it.

Set up, then earn the rep

Dumbbells. Every rep should look like the first one. The moment it stops looking like the first one, the set is finished.

PATTERN · HINGE

  1. Stand with the dumbbells about a foot in front of you, feet a little wider than the hips.
  2. Hinge at the hips, tip the bell towards you and hike it back between the legs like a rugby pass — above the knees, not below.
  3. Hold one dumbbell vertically by the top end with both hands and swing it the same way you would a bell.
  4. Snap the hips forward hard and stand tall. The hips throw the bell; the arms only guide it.
  5. Let it float to chest height, then let it fall back into the next hinge, keeping the arms connected to the ribs.
  6. Finish the set by parking the bell in front rather than dropping it from the top.

Where this one breaks down

If the knees do most of the bending, the glutes never fire. Hips back, not down.

Lifting the bell with the arms.

The arms are ropes. Everything comes from a violent hip snap.

Hyperextending the back at the top.

Finish standing tall with the glutes and abs squeezed, not leaning back.

Is the dumbbell swing good for beginners?

What can I do instead of the dumbbell swing at home?

The closest no-equipment substitute is the quadruped hip extension, which trains the same prime mover through the same movement pattern. It will not load you as heavily, so use higher reps and slower tempo to make up the difference.

How many sets and reps of the dumbbell swing should I do?

For muscle size, 3–5 sets of 3–6 with 90–120 sec rest. For strength, 4–6 sets of 2–5 with 2–3 min rest. In your first month, 2–3 sets of 3–5, stopping well short of failure. Total weekly hard sets per muscle group matters more than the exact rep number in any of these ranges.

Does the dumbbell swing burn fat from the glutes?

No. No exercise removes fat from the area it trains — spot reduction has been tested repeatedly and does not happen. Training the glutes builds the muscle underneath; where body fat is lost from is decided by an overall calorie deficit and by your genetics, not by which exercise you chose.
